Why this pull day is my “waist-saver” routine

Pull day used to feel like “just back and biceps” to me… until I realized how much a strong back changes everything. When I train my lats (the muscles that help create that V shape), my waist looks smaller even if the scale doesn’t move. And honestly? A solid pull day also makes posture look cleaner, shoulders sit nicer, and everyday stuff (carrying bags, lifting boxes, even sitting at a desk) feels easier.

This is my go-to pull day workout when I want that “wings” feeling 🦅 and a real back pump without overcomplicating it. It’s beginner-friendly if you keep the weights lighter, but it can absolutely be pushed heavy if you’re more advanced. Save it, try it, and tell me what you think.

Quick warm-up (don’t skip this part)

I keep warm-up simple, but I take it seriously because it makes my back actually work instead of my arms doing everything.

5–8 minutes total:

1) Light cardio to get warm (walk, bike, anything easy).

2) Shoulder + upper back prep (slow and controlled):

- Scapular pull-ups or dead hang scap squeezes (if there’s a bar) for 1–2 sets

- Band pull-aparts or very light face pulls for 1–2 sets

- A few practice reps of your first lat pulldown set with a lighter weight

Warm-up goal: feel your shoulder blades moving smoothly and your lats “turning on.” If you start your first working set already feeling your biceps burn, that’s usually a sign you need to slow down and set your shoulders first.

My Pull Day Workout (Back + Biceps)

This routine is built around the same staples I keep coming back to: pulldowns, rows, rear delts, then biceps. I’m not trying to reinvent the wheel—I’m trying to get stronger at the basics and make them look better over time (more control, better tempo, slightly heavier weight).

1) Pull-ups (or assisted pull-up variation) — 3 sets AMRAP

If I’m feeling strong, I start with pull-ups because they’re the ultimate “build the wings” move. If I’m not there yet, assisted pull-ups are still a win. AMRAP means as many reps as you can with clean form.

Form cue that helps: think “chest up, elbows down,” not “chin up.” When I chase my chin, my neck takes over and my back does less.

Rest: 90–120 seconds between sets.

2) Lat Pulldown (neutral grip, MAG grip, or standard) — 3–4 sets x 10–12

This is where I focus on that hourglass illusion: lats = upper curve. I like a grip that feels strong and stable (neutral grip is amazing if available), but any lat pulldown works if you do it right.

How I make it hit lats more than arms:

- Start by pulling your shoulders down (like you’re putting them in your back pockets)

- Pull the bar to upper chest level with control

- Pause for a half second and squeeze

- Slow return (don’t let the weight yank you up)

Tip: If you feel it mostly in biceps, lighten the weight and slow the tempo. Your lats usually need patience, not ego lifting.

3) Seated Cable Row or Low Row — 3–4 sets x 10

Rows are non-negotiable for thickness. This is the “pull straight in” pattern that balances all the vertical pulling. I’ll choose a seated cable row or a low row machine depending on what’s open.

Row setup I swear by:

- Neutral spine (no swinging)

- Start with arms long, then pull by driving elbows back

- Keep shoulders down and away from ears

- Finish with a squeeze between shoulder blades

When I rush rows, I feel nothing. When I slow down and actually squeeze, my mid-back lights up.

4) Barbell Row or Bent-Over Row — 3–4 sets x 8–10

This is my “pull low to high” vibe—heavy-ish, controlled, and a big strength builder. If barbell rows feel too intense on the lower back that day, I’ll still keep the same idea but go lighter and stricter.

Targets: lats, rhomboids, traps (aka the back thickness crew).

Form cue: pull the bar toward your lower ribs/upper waist area, not straight to your chest. That line tends to help me feel lats more.

5) Straight-Arm Pulldown or Cable Pulldown — 4 sets x 12–15

This is the move that makes my lats feel like they’re expanding. It’s also one of the best “lat isolation” options because it removes a lot of biceps involvement.

What I focus on:

- Slight hinge at hips

- Arms mostly straight (soft bend is fine)

- Pull the cable down by squeezing lats, not by throwing body weight into it

- Slow return until you feel a stretch

If you want that wide-back look, this one is a keeper.

6) Rear Delt Flys or Face Pulls — 3 sets x 10–15

Rear delts are the secret to making the upper body look “finished.” They also help shoulder health and posture, which matters if you’re doing lots of pressing on other days.

Choose one:

- Rear delt flys (cables or dumbbells) for that burn

- Face pulls for rear delts + upper back + “shoulders back” posture

Form cue: keep it light enough that you can control it. If you’re swinging, you’re just doing a full-body vibe, not rear delts.

7) Single-Arm Kneeling Row or Single-Arm Lat Pulldown — 3 sets x 10 each side

I love finishing back with a single-arm move because it fixes imbalances fast. Also, it forces me to slow down and actually feel the muscle working.

Why kneeling works so well: it stops me from using momentum. It’s just me vs the cable, and my lats have nowhere to hide.

Focus: pull elbow toward your hip, pause, then control the stretch.

Now the biceps finisher (pick 2)

I don’t do 10 biceps exercises. I pick a couple, do them well, and progress over time. Here are my favorites from this routine style:

8A) Bicep Curls (dumbbell or cable) — 3 sets x 10–12

This is the classic. I like cable curls when I want constant tension, and dumbbells when I want that natural path.

Rule: elbows stay mostly in place. If my elbows start traveling forward a lot, it turns into a different movement and I lose the biceps focus.

8B) Hammer Curls — 3 sets x 10–12

Hammer curls are my “arms look stronger” move. They hit the brachialis and help build that thicker arm look from the side.

Tip: keep wrists neutral and don’t rush the lowering phase.

Optional add-on: Preacher Curl — 3 sets x 10–12

If I have time (and the station is free), preacher curls are such a clean finisher. They keep the curl strict and make it harder to cheat.

Dumbbell-only pull day option (when machines are taken)

Some days the gym is packed, or I’m training at home. Here’s how I keep the same pull-day “shape” using only dumbbells:

Dumbbell Pull Day:

- Single-arm rows: 3 x 12

- Bent-over rows: 3 x 10–12

- Bent-over flys (rear delts): 3 x 8–12

- Renegade rows: 3 x 10 each side

- Single to double bicep curl: 3 x 10–12

- Hammer curl to shoulder: 3 x 12

If I want a little extra shoulder/upper body balance, I’ll add alternating front raises for 3 x 12, but I keep it light and controlled.

How I structure the “perfect pull” (so it feels organized, not random)

Whenever I’m building a pull day (even if I swap exercises), I follow this order because it hits the back from multiple angles:

Step 1: Pull high to low (pull-ups or lat pulldown)

Step 2: Pull straight in (cable row / seated row)

Step 3: Pull low to high (barbell row / bent-over row)

Step 4: Rear delts (rear delt flys or face pulls)

Step 5: Biceps (1–2 curl variations)

This keeps the workout balanced and helps me avoid doing five versions of the same movement pattern.

Small form tweaks that changed my back growth

1) I stopped chasing weight and started chasing tension. If I can’t pause and squeeze, it’s too heavy for the goal of that set.

2) I control the negative. Especially on pulldowns and curls. The slow lowering phase is where I feel the most muscle.

3) I keep my neck relaxed. When my neck is tense, my upper traps take over and my lats do less.

4) I train back consistently. The “same old boring exercises” work when you actually progress them: slightly more weight, more reps, better tempo, cleaner form.

Rest times + progression (so you actually get stronger)

Rest:

- Big compounds (pull-ups, rows): 90–150 seconds

- Accessories (straight-arm pulldown, rear delts): 60–90 seconds

- Curls: 60–90 seconds

Progression idea: pick a rep range (like 10–12). When you can hit 12 reps on all sets with good form, increase weight slightly next week and work back up again. That’s the boring magic that builds a strong back.

Little “shy girl” cable-only version (simple + effective)

If I want a low-stress session where I can stay in one area and not bounce around the gym, cables are perfect. This is also great if you’re feeling a bit shy and want to keep it simple ✨

Cable-only pull day:

- Iliac/lat-focused pulldowns: 3 x 10–12

- Single-arm lat pulldowns: 3 x 10 each side

- Seated cable rows: 3–4 x 10

- Face pulls: 3 x 12–15

- Cable bicep curls: 3–4 x 10

- Hammer curls (rope attachment if available): 3 x 10–12

What I want you to feel during this workout

On back movements, I’m chasing a deep squeeze in the lats and mid-back—not just an arm pump. On biceps, I want a clean burn without swinging. By the end, my back feels “wide,” my posture feels taller, and my arms feel finished.
